How to control violent anger before it controls you

Introduction

We all know what anger is, and we've all felt it: whether as a fleeting annoyance or as full-fledged rage.
Anger is a completely normal, usually healthy, human emotion. But when it gets out of control and turns destructive, it can lead to problems—problems at work, in your personal relationships, and in the overall quality of your life. And it can make you feel as though you're at the mercy of an unpredictable and powerful emotion. This brochure is meant to help you understand and control anger.


The Nature of Anger

Anger is "an emotional state that varies in intensity from mild irritation to intense fury and rage," according to Charles Spielberger, PhD, a psychologist who specializes in the study of anger. Like other emotions, it is accompanied by physiological and biological changes; when you get angry, your heart rate and blood pressure go up, as do the levels of your energy hormones, adrenaline, and noradrenaline.
Anger can be caused by both external and internal events. You could be angry at a specific person (such as a coworker or supervisor) or event (a traffic jam, a canceled flight), or your anger could be caused by worrying or brooding about your personal problems. Memories of traumatic or enraging events can also trigger angry feelings.

Expressing Anger

The instinctive, natural way to express anger is to respond aggressively. Anger is a natural, adaptive response to threats; it inspires powerful, often aggressive, feelings and behaviors, which allow us to fight and to defend ourselves when we are attacked. A certain amount of anger, therefore, is necessary to our survival.
On the other hand, we can't physically lash out at every person or object that irritates or annoys us; laws, social norms, and common sense place limits on how far our anger can take us.
People use a variety of both conscious and unconscious processes to deal with their angry feelings. The three main approaches are expressing, suppressing, and calming. Expressing your angry feelings in an assertive—not aggressive—manner is the healthiest way to express anger. To do this, you have to learn how to make clear what your needs are, and how to get them met, without hurting others. Being assertive doesn't mean being pushy or demanding; it means being respectful of yourself and others.
Anger can be suppressed, and then converted or redirected. This happens when you hold in your anger, stop thinking about it, and focus on something positive. The aim is to inhibit or suppress your anger and convert it into more constructive behavior. The danger in this type of response is that if it isn't allowed outward expression, your anger can turn inward—on yourself. Anger turned inward may cause hypertension, high blood pressure, or depression.
Unexpressed anger can create other problems. It can lead to pathological expressions of anger, such as passive-aggressive behavior (getting back at people indirectly, without telling them why, rather than confronting them head-on) or a personality that seems perpetually cynical and hostile. People who are constantly putting others down, criticizing everything, and making cynical comments haven't learned how to constructively express their anger. Not surprisingly, they aren't likely to have many successful relationships.
Finally, you can calm down inside. This means not just controlling your outward behavior, but also controlling your internal responses, taking steps to lower your heart rate, calm yourself down, and let the feelings subside.
As Dr. Spielberger notes, "when none of these three techniques work, that's when someone—or something—is going to get hurt."
But you can learn to control your reactions.

Are You Too Angry?

There are psychological tests that measure the intensity of angry feelings, how prone to anger you are, and how well you handle it. But chances are good that if you do have a problem with anger, you already know it. If you find yourself acting in ways that seem out of control and frightening, you might need help finding better ways to deal with this emotion.

Why Are Some People More Angry Than Others?

According to Jerry Deffenbacher, PhD, a psychologist who specializes in anger management, some people really are more "hotheaded" than others are; they get angry more easily and more intensely than the average person does. There are also those who don't show their anger in loud spectacular ways but are chronically irritable and grumpy. Easily angered people don't always curse and throw things; sometimes they withdraw socially, sulk, or get physically ill.
People who are easily angered generally have what some psychologists call a low tolerance for frustration, meaning simply that they feel that they should not have to be subjected to frustration, inconvenience, or annoyance. They can't take things in stride, and they're particularly infuriated if the situation seems somehow unjust: for example, being corrected for a minor mistake.
What makes these people this way? A number of things. One cause may be genetic or physiological: There is evidence that some children are born irritable, touchy, and easily angered, and that these signs are present from a very early age. Another may be sociocultural. Anger is often regarded as negative; we're taught that it's all right to express anxiety, depression, or other emotions but not to express anger. As a result, we don't learn how to handle it or channel it constructively.
Research has also found that family background plays a role. Typically, people who are easily angered come from families that are disruptive, chaotic, and not skilled at emotional communications.

Is It Good To "Let it All Hang Out?"

Psychologists now say that this is a dangerous myth. Some people use this theory as a license to hurt others. Research has found that "letting it rip" with anger actually escalates anger and aggression and does nothing to help you (or the person you're angry with) resolve the situation.
It's best to find out what it is that triggers your anger, and then to develop strategies to keep those triggers from tipping you over the edge.


Relaxation

Simple relaxation tools, such as deep breathing and relaxing imagery, can help calm down angry feelings. There are books and courses that can teach you relaxation techniques, and once you learn the techniques, you can call upon them in any situation. If you are involved in a relationship where both partners are hot-tempered, it might be a good idea for both of you to learn these techniques.
Some simple steps you can try:
  • Breathe deeply, from your diaphragm; breathing from your chest won't relax you. Picture your breath coming up from your "gut."
  • Slowly repeat a calm word or phrase such as "relax," "take it easy." Repeat it to yourself while breathing deeply.
  • Use imagery; visualize a relaxing experience, from either your memory or your imagination.
  • Nonstrenuous, slow yoga-like exercises can relax your muscles and make you feel much calmer.
Practice these techniques daily. Learn to use them automatically when you're in a tense situation.

Cognitive Restructuring

Simply put, this means changing the way you think. Angry people tend to curse, swear, or speak in highly colorful terms that reflect their inner thoughts. When you're angry, your thinking can get very exaggerated and overly dramatic. Try replacing these thoughts with more rational ones. For instance, instead of telling yourself, "oh, it's awful, it's terrible, everything's ruined," tell yourself, "it's frustrating, and it's understandable that I'm upset about it, but it's not the end of the world and getting angry is not going to fix it anyhow."
Be careful of words like "never" or "always" when talking about yourself or someone else. "This !&*%@ machine never works," or "you're always forgetting things" are not just inaccurate, they also serve to make you feel that your anger is justified and that there's no way to solve the problem. They also alienate and humiliate people who might otherwise be willing to work with you on a solution.
Remind yourself that getting angry is not going to fix anything, that it won't make you feel better (and may actually make you feel worse).
Logic defeats anger, because anger, even when it's justified, can quickly become irrational. So use cold hard logic on yourself. Remind yourself that the world is "not out to get you," you're just experiencing some of the rough spots of daily life. Do this each time you feel anger getting the best of you, and it'll help you get a more balanced perspective. Angry people tend to demand things: fairness, appreciation, agreement, willingness to do things their way. Everyone wants these things, and we are all hurt and disappointed when we don't get them, but angry people demand them, and when their demands aren't met, their disappointment becomes anger. As part of their cognitive restructuring, angry people need to become aware of their demanding nature and translate their expectations into desires. In other words, saying, "I would like" something is healthier than saying, "I demand" or "I must have" something. When you're unable to get what you want, you will experience the normal reactions—frustration, disappointment, hurt—but not anger. Some angry people use this anger as a way to avoid feeling hurt, but that doesn't mean the hurt goes away.

Problem Solving

Sometimes, our anger and frustration are caused by very real and inescapable problems in our lives. Not all anger is misplaced, and often it's a healthy, natural response to these difficulties. There is also a cultural belief that every problem has a solution, and it adds to our frustration to find out that this isn't always the case. The best attitude to bring to such a situation, then, is not to focus on finding the solution, but rather on how you handle and face the problem.
Make a plan, and check your progress along the way. Resolve to give it your best, but also not to punish yourself if an answer doesn't come right away. If you can approach it with your best intentions and efforts and make a serious attempt to face it head-on, you will be less likely to lose patience and fall into all-or-nothing thinking, even if the problem does not get solved right away.

Better Communication

Angry people tend to jump to—and act on—conclusions, and some of those conclusions can be very inaccurate. The first thing to do if you're in a heated discussion is slow down and think through your responses. Don't say the first thing that comes into your head, but slow down and think carefully about what you want to say. At the same time, listen carefully to what the other person is saying and take your time before answering.
Listen, too, to what is underlying the anger. For instance, you like a certain amount of freedom and personal space, and your "significant other" wants more connection and closeness. If he or she starts complaining about your activities, don't retaliate by painting your partner as a jailer, a warden, or an albatross around your neck.
It's natural to get defensive when you're criticized, but don't fight back. Instead, listen to what's underlying the words: the message that this person might feel neglected and unloved. It may take a lot of patient questioning on your part, and it may require some breathing space, but don't let your anger—or a partner's—let a discussion spin out of control. Keeping your cool can keep the situation from becoming a disastrous one.

Using Humor

"Silly humor" can help defuse rage in a number of ways. For one thing, it can help you get a more balanced perspective. When you get angry and call someone a name or refer to them in some imaginative phrase, stop and picture what that word would literally look like. If you're at work and you think of a coworker as a "dirtbag" or a "single-cell life form," for example, picture a large bag full of dirt (or an amoeba) sitting at your colleague's desk, talking on the phone, going to meetings. Do this whenever a name comes into your head about another person. If you can, draw a picture of what the actual thing might look like. This will take a lot of the edge off your fury; and humor can always be relied on to help unknot a tense situation.
The underlying message of highly angry people, Dr. Deffenbacher says, is "things oughta go my way!" Angry people tend to feel that they are morally right, that any blocking or changing of their plans is an unbearable indignity and that they should NOT have to suffer this way. Maybe other people do, but not them!
When you feel that urge, he suggests, picture yourself as a god or goddess, a supreme ruler, who owns the streets and stores and office space, striding alone and having your way in all situations while others defer to you. The more detail you can get into your imaginary scenes, the more chances you have to realize that maybe you are being unreasonable; you'll also realize how unimportant the things you're angry about really are. There are two cautions in using humor. First, don't try to just "laugh off" your problems; rather, use humor to help yourself face them more constructively. Second, don't give in to harsh, sarcastic humor; that's just another form of unhealthy anger expression.
What these techniques have in common is a refusal to take yourself too seriously. Anger is a serious emotion, but it's often accompanied by ideas that, if examined, can make you laugh.

Changing Your Environment

Sometimes it's our immediate surroundings that give us cause for irritation and fury. Problems and responsibilities can weigh on you and make you feel angry at the "trap" you seem to have fallen into and all the people and things that form that trap.
Give yourself a break. Make sure you have some "personal time" scheduled for times of the day that you know are particularly stressful. One example is the working mother who has a standing rule that when she comes home from work, for the first 15 minutes "nobody talks to Mom unless the house is on fire." After this brief quiet time, she feels better prepared to handle demands from her kids without blowing up at them.

Some Other Tips for Easing Up on Yourself

Timing: If you and your spouse tend to fight when you discuss things at night—perhaps you're tired, or distracted, or maybe it's just habit—try changing the times when you talk about important matters so these talks don't turn into arguments.
Avoidance: If your child's chaotic room makes you furious every time you walk by it, shut the door. Don't make yourself look at what infuriates you. Don't say, "well, my child should clean up the room so I won't have to be angry!" That's not the point. The point is to keep yourself calm.
Finding alternatives: If your daily commute through traffic leaves you in a state of rage and frustration, give yourself a project—learn or map out a different route, one that's less congested or more scenic. Or find another alternative, such as a bus or commuter train.

Anger is a normal, healthy emotion, neither good nor bad. Like any emotion, it conveys a message, telling you that a situation is upsetting, unjust, or threatening. So, while it’s perfectly normal to feel angry when you’ve been mistreated or wronged, anger becomes a problem when you express it in a way that harms yourself or others. Chronic anger that flares up all the time or spirals out of control can have serious consequences for your relationships, your health, and your state of mind.
If you have a hot temper, you may feel like it’s out of your hands and there’s little you can do to tame the beast. But you have more control over your anger than you think. You can learn to express your emotions without hurting others. With insight about the real reasons for your anger and these anger management tools, you can learn to keep your temper from hijacking your life.
Myths and facts about anger
Myth: I shouldn’t “hold in” my anger. It’s healthy to vent and let it out.
Fact: While it’s true that suppressing and ignoring anger is unhealthy, venting is no better. Anger is not something you have to “let out” in an aggressive way in order to avoid blowing up. In fact, outbursts and tirades only fuel the fire and reinforce your anger problem.
Myth: Anger, aggression, and intimidation help me earn respect and get what I
want.
Fact: Respect doesn’t come from bullying others. People may be afraid of you, but they won’t respect you if you can’t control yourself or handle opposing viewpoints. Others will be more willing to listen to you and accommodate your needs if you communicate in a respectful way.
Myth: I can’t help myself. Anger isn’t something you can control.
Fact: You can’t always control the situation you’re in or how it makes you feel, but you can control how you express your anger. And you can communicate your feelings without being verbally or physically abusive. Even if someone is pushing your buttons, you always have a choice about how to respond.

You might think that venting your anger is healthy, that the people around you are too sensitive, that your anger is justified, or that you need to show your fury to get respect. But the truth is that anger is much more likely to damage your relationships, impair your judgment, get in the way of success, and have a negative impact on the way people see you. The consequences of out-of-control anger

  • Out-of-control anger hurts your physical health. Constantly operating at high levels of stress and anger makes you more susceptible to heart disease, diabetes, a weakened immune system, insomnia, and high blood pressure.
  • Out-of-control anger hurts your mental health. Chronic anger consumes huge amounts of mental energy, and clouds your thinking, making it harder to concentrate or enjoy life. It can also lead to stress, depression, and other mental health problems.
  • Out-of-control anger hurts your career. Constructive criticism, creative differences, and heated debate can be healthy. But lashing out only alienates your colleagues, supervisors, or clients and erodes their respect.
  • Out-of-control anger hurts your relationships with others. It causes lasting scars in the people you love most and gets in the way of friendships and work relationships. Tip 1: Explore what’s really behind your anger

Anger problems often stem from what you’ve learned as a child. If you watched others in your family scream, hit each other, or throw things, you might think this is how anger is supposed to be expressed. Traumatic events and high levels of stress can make you more susceptible to anger as well.

Anger is often a cover-up for other feelings

In order to express your anger in appropriate ways, you need to be in touch with what you are really feeling. Is your anger masking other feelings such as embarrassment, insecurity, hurt, shame, or vulnerability?
If your knee-jerk response in many situations is anger, it’s likely that your temper is covering up your true feelings. This is especially likely if you grew up in a family where expressing feelings was strongly discouraged. As an adult, you may have a hard time acknowledging feelings other than anger. Anger can also be a symptom of underlying health problems, such as depression, trauma, or chronic stress.

Clues that there’s more to your anger than meets the eye

You have a hard time compromising. Is it hard for you to understand other people’s points of view, and even harder to concede a point? If you grew up in a family where anger was out of control, you may remember how the angry person got his or her way by being the loudest and most demanding. Compromising might bring up scary feelings of failure and vulnerability.
You have trouble expressing emotions other than anger. Do you pride yourself on being tough and in control? Do you feel that emotions like fear, guilt, or shame don’t apply to you? Everyone has those emotions so you may be using anger as a cover for them.
You view different opinions as a personal challenge. Do you believe that your way is always right and get angry when others disagree? If you have a strong need to be in control or a fragile ego, you may interpret other perspectives as a challenge to your authority, rather than simply a different way of looking at things.

Tip 2: Be aware of your anger warning signs and triggers

While you might feel that you just explode into anger without warning, in fact, there are physical warning signs in your body. Anger is a normal physical response. It fuels the “fight or flight” system of the body, and the angrier you get, the more your body goes into overdrive. Becoming aware of your own personal signs that your temper is starting to boil allows you to take steps to manage your anger before it gets out of control.

Pay attention to the way anger feels in your body

  • Knots in your stomach
  • Clenching your hands or jaw
  • Feeling clammy or flushed
  • Breathing faster
  • Headaches
  • Pacing or needing to walk around
  • “Seeing red”
  • Having trouble concentrating
  • Pounding heart
  • Tensing your shoulders

Identify the negative thought patterns that trigger your temper

You may think that external factors—the insensitive actions of other people, for example, or frustrating situations—are causing your anger. But anger problems have less to do with what happens to you than how you interpret and think about what happened. Common negative thinking patterns that trigger and fuel anger include:
  • Overgeneralizing. For example, “You ALWAYS interrupt me. You NEVER consider my needs. EVERYONE disrespects me. I NEVER get the credit I deserve.”
  • Obsessing over “shoulds” and “musts.” Having a rigid view of the way a situation should or must go and getting angry when reality doesn’t line up with this vision.
  • Mind reading and jumping to conclusions. Assuming you “know” what someone else is thinking or feeling—that he or she intentionally upset you, ignored your wishes, or disrespected you.
  • Collecting straws. Looking for things to get upset about, usually while overlooking or blowing past anything positive. Letting these small irritations build and build until you reach the “final straw” and explode, often over something relatively minor.
  • Blaming. When anything bad happens or something goes wrong, it’s always someone else’s fault. You blame others for your problems rather than taking responsibility for your own life.

Avoid people, places, and situations that bring out your worst

Stressful events don’t excuse anger, but understanding how these events affect you can help you take control of your environment and avoid unnecessary aggravation. Look at your regular routine and try to identify activities, times of day, people, places, or situations that trigger irritable or angry feelings. Maybe you get into a fight every time you go out for drinks with a certain group of friends. Or maybe the traffic on your daily commute drives you crazy. Then think about ways to avoid these triggers or view the situation differently so it doesn’t make your blood boil.

Tip 3: Learn ways to cool down

Once you know how to recognize the warning signs that your temper is rising and anticipate your triggers, you can act quickly to deal with your anger before it spins out of control. There are many techniques that can help you cool down and keep your anger in check.

Quick tips for cooling down

Focus on the physical sensations of anger. While it may seem counterintuitive, tuning into the way your body feels when you’re angry often lessens the emotional intensity of your anger.
Take some deep breaths. Deep, slow breathing helps counteract rising tension. The key is to breathe deeply from the abdomen, getting as much fresh air as possible into your lungs.
Exercise. A brisk walk around the block is a great idea. It releases pent-up energy so you can approach the situation with a cooler head.
Use your senses. Take advantage of the relaxing power of your sense of sight, smell, hearing, touch, and taste. You might try listening to music or picturing yourself in a favorite place.
Stretch or massage areas of tension. Roll your shoulders if you are tensing them, for example, or gently massage your neck and scalp.

Give yourself a reality check

When you start getting upset about something, take a moment to think about the situation. Ask yourself:
  • How important is it in the grand scheme of things?
  • Is it really worth getting angry about it?
  • Is it worth ruining the rest of my day?
  • Is my response appropriate to the situation?
  • Is there anything I can do about it?
  • Is taking action worth my time?

Tip 4: Find healthier ways to express your anger

If you’ve decided that the situation is worth getting angry about and there’s something you can do to make it better, the key is to express your feelings in a healthy way. When communicated respectfully and channeled effectively, anger can be a tremendous source of energy and inspiration for change.
Pinpoint what you’re really angry about. Have you ever gotten into an argument over something silly? Big fights often happen over something small, like a dish left out or being ten minutes late. But there’s usually a bigger issue behind it. If you find your irritation and anger rapidly rising, ask yourself, “What am I really angry about?” Identifying the real source of frustration will help you communicate your anger better, take constructive action, and work towards a resolution.
Take five if things get too heated. If your anger starts to spiral out of control, remove yourself from the situation for a few minutes or for as long as it takes you to cool down. A brisk walk, a trip to the gym, or a few minutes listening to some music should allow you to calm down, release pent up emotion, and then approach the situation with a cooler head.
Always fight fair. It’s OK to be upset at someone, but if you don’t fight fair, the relationship will quickly break down. Fighting fair allows you to express your own needs while still respecting others.
Make the relationship your priority. Maintaining and strengthening the relationship, rather than “winning” the argument, should always be your first priority. Respect the other person and his or her viewpoint.
Focus on the present. Once you are in the heat of arguing, it’s easy to start throwing past grievances into the mix. Rather than looking to the past and assigning blame, focus on what you can do in the present to solve the problem.
Choose your battles. Conflicts can be draining, so it’s important to consider whether the issue is really worth your time and energy. If you pick your battles rather than fighting over every little thing, others will take you more seriously when you are upset.
Be willing to forgive. Resolving conflict is impossible if you’re unwilling or unable to forgive. Resolution lies in releasing the urge to punish, which can never compensate for our losses and only adds to our injury by further depleting and draining our lives.
Know when to let something go. If you can’t come to an agreement, agree to disagree. It takes two people to keep an argument going. If a conflict is going nowhere, you can choose to disengage and move on.

Developing your conflict resolution skills

The way you respond to differences and disagreements at home and at work can create hostility and irreparable rifts, or it can build safety and trust. Learning how to resolve conflict in a positive way will help you strengthen your relationships. See: Conflict Resolution Skills.

Tip 5: Know when to seek professional help

If your anger is still spiraling out of control, despite putting the previous anger management techniques into practice, or if you’re getting into trouble with the law or hurting others, you need more help. There are many therapists, classes, and programs for people with anger management problems. Asking for help is not a sign of weakness. You’ll often find others in the same shoes, and getting direct feedback on techniques for controlling anger can be tremendously helpful.
Therapy for anger problems. Therapy can be a great way to explore the reasons behind your anger. If you don’t know why you are getting angry, it’s very hard to control. Therapy provides a safe environment to learn more about your reasons and identify triggers for your anger. It’s also a safe place to practice new skills for expressing your anger.
Anger management classes or groups. Anger management classes or groups allow you to see others coping with the same struggles. You will also learn tips and techniques for managing your anger and hear other people’s stories. For domestic violence issues, traditional anger management is usually not recommended. There are special classes that break down the control issues that are at the heart of domestic violence.

Consider professional help for anger management if:

  • You feel constantly frustrated and angry no matter what you try.
  • Your temper causes problems at work or in your relationships.
  • You avoid new events and people because you feel like you can’t control your temper.
  • You have gotten in trouble with the law due to your anger.
  • Your anger has ever led you to physical violence.

If your loved one has an anger management problem

If your loved one has an anger problem, you probably feel like you’re walking on eggshells all the time. But always remember that you are not to blame for your loved one’s anger. There is never an excuse for physically or verbally abusive behavior. You have a right to be treated with respect and live without fear of an angry outburst or a violent rage.

Five tips for dealing with a loved one’s anger management problem

While you can’t control another person’s anger, you can control how you respond to it:
  1. Set clear boundaries about what you will and will not tolerate.
  2. Wait for a time when you are both calm to talk to your loved one about the anger problem. Don’t bring it up when either of you is already angry.
  3. Remove yourself from the situation if your loved one does not calm down.
  4. Consider counseling or therapy if you are having a hard time standing up for yourself.
  5. Put your safety first. If you feel unsafe or threatened in any way, get away from your loved one.

Anger isn’t the real problem in abusive relationships

Despite what many believe, domestic violence and abuse does not happen due to the abuser’s loss of control over his temper, but a deliberate choice to control you. If you are in an abusive relationship, know that couples counseling is not recommended—and your partner needs specialized treatment, not regular anger management classes.




What Are the Dangers of Suppressed Anger?

Suppressed, unexpressed anger can be an underlying cause of anxiety and depression. Anger that is not appropriately expressed can disrupt relationships, affect thinking and behavior patterns, and create a variety of physical problems. Chronic (long-term) anger has been linked to health issues such as high blood pressure, heart problems, headaches, skin disorders, and digestive problems. In addition, poorly managed anger can be linked to problems such as alcohol and substance abuse, crime, emotional and physical abuse, and other violent behavior.

What Steps Can I Take to Help Manage My Anger?

  • When you start feeling angry, try deep breathing, positive self-talk, or stopping your angry thoughts. Breathe deeply from your diaphragm. Slowly repeat a calm word or phrase such as "relax" or "take it easy." Repeat it to yourself while breathing deeply until the anger subsides.
  • Avoid alcohol or illicit drugs that can make you more likely to act on angry feelings impulsively.
  • Although expressing anger is better than keeping it in, anger should be expressed in an appropriate way. Frequent outbursts of anger are often counterproductive and cause problems in relationships with others. Anger outbursts are also stressful to your nervous and cardiovascular systems and can make health problems worse. Learning how to use assertiveness is the healthy way to express your feelings, needs, and preferences. Being assertive can be used in place of using anger in these situations.
  • Seek out the support of others. Talk through your feelings and try to work on changing your behaviors.
  • If you have trouble realizing when you are having angry thoughts, keep a log of when you feel angry and try to find the triggers.
  • Try to gain a different perspective by putting yourself in another's place.
  • Learn how to laugh at yourself and see humor in situations.
  • Practice good listening skills. Listening can help improve communication and can facilitate trusting feelings between people. This trust can help you deal with potentially hostile emotions.
  • Learn to assert yourself, expressing your feelings calmly and directly without becoming defensive, hostile, or emotionally charged. Consult self-help books on assertiveness or seek help from a professional therapist to learn how to use assertiveness and anger management skills.



Violent behaviour is when you’re physically harming others, or causing them to fear harm from you. Violent behaviour comes in many forms. Drugs and alcohol usually make violent behaviour worse. If you’re being violent, there are things you can do to understand and stop your destructive behaviour.

This can help if:

  • you get angry often, or know someone who does
  • you want to stop your violent behaviour
  • you want to manage your anger better.

What counts as violence?

Violence is basically any behaviour that physically hurts other people or makes them afraid of being hurt. Physical violence is sometimes linked to other negative behaviours, like emotional abuse, bullying and prejudice. Physical violence also includes sexual assault.

Where does violence come from?

There are many factors that can make a person behave violently. You might be violent because:
  • you’re frustrated, angry or pissed-off
  • you want to control someone else
  • you’re repeating behaviours you’ve learnt from others.

Stopping your own violent behaviour

It’s important to understand that violence isn’t okay, and in most cases is actually illegal. If you’re prone to being violent, there are ways that you can manage your anger and destructive behaviour:
  • Think about the people and situations that make you angry. Make a list of all the triggers you can think of. Knowing what they are will make it easier to avoid them.
  • Try to prepare ahead of time and come up with a plan in case you find yourself in a situation that triggers your anger. Your best option is to remove yourself from that situation, before you do anything violent, until you calm down.
  • Take an honest look at yourself and your behaviour. Does your behaviour hurt other people and damage your relationships? If it does, it’s worth seeking help.
  • Talk to someone. It’s hard to deal with anger and violence on your own. You might feel ashamed or embarrassed to talk to someone about your violent behaviour, but there are people that can help and that won’t judge you. A counsellor, mental health worker, nurse, doctor or psychologist can help you understand what’s going on and suggest ways to change how you react to things.

Getting help with drug and alcohol problems

Taking drugs or drinking alcohol can make violent behaviour much worse, as being high or drunk reduces your inhibitions and your ability to control your emotions. Getting help with your drug or alcohol use can significantly decrease your chances of behaving violently. A doctor, nurse, counsellor or psychologist can help you get the right support for your issues with drugs and alcohol.

You’re at the park with the kids. Everyone’s having fun, and then a strange dog appears. There’s no owner around. It’s eyeballing the kids. Immediately your threat system becomes activated.
You stand alert, fully focused on the dog; heart racing, fists clenched. The dog bolts in, baring its teeth, and you pounce. You’re in survival mode, full of rage and violence. You yell fiercely, and you kick and hit, or grab the dog by the scruff of the neck, not caring if you snap its jaw.

This type of anger and aggression is the “fight” side of the “fight or flight response”. This physiological response, according to evolutionary psychology, prepares our bodies to fight off a threat or to flee.
It’s such an important part of human survival, and yet it can come at a cost for modern humans. Anger, and aggression in particular, can have serious consequences when it manifests in violence on the streets, in the home and elsewhere in the community.

We all get angry

Anger is one of the seven universal emotions that are common across gender, ages and cultures, according to leading emotion researcher Paul Ekman. Anger, he says, can be the result of something interfering with us achieving a goal we care about, or when we experience or perceive something threatening to us, either physically or psychologically.
Anger is quick (think of the term “short-tempered”), it focuses all of our attention on the threat, and it manifests in our bodies, usually starting in the pit of our stomach, rising up to our face and causing us to grimace and clench our fists. When anger builds, it’s expressed physically with a yell, punch or kick.

In the short term, anger can be powerful and rewarding; the person who is angry typically gets what they want.
But do you like being in the company of an angry person? Most people say no, and that is one of the chief consequences of anger: it is often damaging to relationships and isolating for the angry person.
So anger itself is not the problem, it’s how we manage it and express it.

Anger disorder

There is no clear diagnosis of an anger disorder, but the psychiatric diagnostic manual does include “intermittent explosive disorder”, which is characterised by recurrent behavioural outbursts representing a failure to control aggressive impulses. This affects 7.3% of the population at some point in their life and 3.9% in the past 12 months.
Anger, however, is a common clinical presentation that features across an array of different mental health problems, such as depression, anxiety, post-traumatic stress disorder, substance use disorders and many more.
If you begin to notice that you are on edge quite a lot, do things that you later regret, are quick to react instead of respond, and that you have people in your life who have told you that you tend to get angry, it might be helpful to do something about it.
You can begin by speaking to your general practitioner and, if needed, ask for a referral to see a psychologist. Or you can go straight to a psychologist if you’re happy to forgo the Medicare rebate.

Anger management

In therapy for anger, clients are asked:
What would be your greatest fear in giving up or significantly reducing your anger?
Many respond with a fear of being hurt, fear of not being able to stand up for oneself, or fear of unjust or unfair things happening. These are all reasonable responses.
But anger is not aggressiveness. Anger may lead to aggressiveness, but when we feel angry, we can try to relate to it in a way that invokes feelings of wisdom, strength, courage and assertiveness.

Group and individual anger-management programs, run by psychologists, have good success rates. A meta-analysis examining anger-management programs across 92 studies found that cognitive-behaviour therapy (CBT) strategies helped to significantly reduce anger and aggressiveness, and also to increase positive behaviours.
Some clinicians are also using a newer technique called compassion-focused therapy (CFT).
CFT differs to past therapies, as it focuses on understanding how our brains are “tricky things” that can get us caught up in all sorts of difficult patterns and loops. So, from a CFT perspective, we need to first understand the brain and how it functions so we can better help ourselves when anger shows.
Anger expert Russell Kolts has developed a new CFT-based anger-management program called True Strength, which he is evaluating with prisoners. The aim is to start directing compassion toward ourselves to help us self-soothe, feel more comfortable and work with the distress and negative feelings that fuel our anger.

Tips to manage your anger

The Australian Psychological Society has some tips to help manage anger for when it shows in everyday life:
Identify the triggers for your anger, such as environments and people.
Notice the bodily warning signs of anger: tightness in shoulders, increased heart rate, hot face.
Draw on a strategy that works for you. This could include slowing down your breathing, imagery, evaluating your thoughts, taking time out and changing your environment, or using relaxation skills.
Rehearse your anger strategies. Imagine being in a situation that makes you angry and draw upon one of your skills.
Remember, anger in itself is not the problem. The problem lies in how we manage and express it. The Dalai Lama may have said it best: “The true hero is one who conquers his own anger.”
If you feel that your anger is really out of control, if it is having an impact on your relationships and on important parts of your life, you might consider counseling to learn how to handle it better. A psychologist or other licensed mental health professional can work with you in developing a range of techniques for changing your thinking and your behavior.
When you talk to a prospective therapist, tell her or him that you have problems with anger that you want to work on, and ask about his or her approach to anger management. Make sure this isn't only a course of action designed to "put you in touch with your feelings and express them"—that may be precisely what your problem is. With counseling, psychologists say, a highly angry person can move closer to a middle range of anger in about 8 to 10 weeks, depending on the circumstances and the techniques used.

What About Assertiveness Training?

It's true that angry people need to learn to become assertive (rather than aggressive), but most books and courses on developing assertiveness are aimed at people who don't feel enough anger. These people are more passive and acquiescent than the average person; they tend to let others walk all over them. That isn't something that most angry people do. Still, these books can contain some useful tactics to use in frustrating situations.
Remember, you can't eliminate anger—and it wouldn't be a good idea if you could. In spite of all your efforts, things will happen that will cause you anger; and sometimes it will be justifiable anger. Life will be filled with frustration, pain, loss, and the unpredictable actions of others. You can't change that; but you can change the way you let such events affect you. Controlling your angry responses can keep them from making you even more unhappy in the long run.
